How it is calculated

The calculation is based on a model of 90-minute ultradian cycles combining NREM (non-rapid eye movement) and REM (rapid eye movement) sleep stages. Waking up at a cycle boundary prevents sleep inertia.

Formula

Wake time = Bedtime + Sleep onset (14 min) + N × 90 min. Bedtime = Wake time − (N × 90 min) − Sleep onset (14 min).

Limits of the method

The calculator uses an average cycle length of 90 minutes. Individual cycles can vary from 70 to 120 minutes. Chronic sleep disorders require polysomnography for proper diagnosis.

How to calculate your ideal sleep time

Choose the calculation direction

Decide what you need: find out when to go to bed to wake up at a set time, or when to set your alarm if you're going to bed right now.

Set your sleep onset latency

The default is 14 minutes. If you usually toss and turn longer, or fall asleep instantly, adjust this value.

Choose a chain of 5 or 6 cycles

5 cycles (7h 30m) are ideal for workdays, while 6 cycles (9h) are better for intense training days or recovering from sleep debt.

Accounting for 14 minutes to fall asleep, the ideal bedtime is 10:46 PM (5 cycles) or 9:16 PM (6 cycles).

Going to bed at 12:16 AM (4 cycles) would also allow an easy wake-up, but sleeping only 6 hours every day is not recommended.

If you go to bed at 11:30 PM, set your alarm for 7:14 AM for 5 cycles, or 8:44 AM for 6 cycles.

A 20-minute nap between 1:00 PM and 3:00 PM resets attention and short-term memory.

Don't nap longer than 30 minutes during the day, or you'll wake up groggy from entering delta sleep.

Anatomy of the 90-minute ultradian cycle

Each cycle begins with light sleep (N1), progresses to core sleep (N2), then into deep restorative slow-wave sleep (N3, delta sleep), and ends with a rapid eye movement (REM) phase, during which we dream and consolidate memory.

Circadian rhythms and melatonin production

About 2 hours before sleep, the pineal gland begins synthesizing melatonin in response to darkness. Blue light from screens suppresses melatonin production, increasing sleep onset time by 30–60 minutes and shifting the architecture of nighttime cycles.

Sleep needs are individual, but regularly sleeping less than 7 hours is associated with an increased risk of obesity and insulin resistance.

Frequently asked questions

How many sleep cycles does an adult need per night?

For most adults, 5 cycles (7.5 hours) or 6 cycles (9 hours) of sleep are optimal. 4 cycles (6 hours) is an acceptable minimum when time is limited, but regularly sleeping less than 7 hours increases cardiometabolic risk.

Why do you sometimes feel groggy after 8 hours of sleep?

8 hours equals 480 minutes, which is 5 full cycles (450 min) plus 30 extra minutes. Waking up at the 8-hour mark often falls in the middle of the 6th cycle — deep delta-wave sleep (N3) — which causes strong sleep inertia.

What is sleep inertia and how can you wake up faster?

Sleep inertia is a physiological state of grogginess when waking from deep sleep. To speed up alertness, open the curtains for bright light, drink a glass of water, and do some light stretching.

Does a daytime nap help restore energy?

Yes. A short 20-minute power nap is optimal — it refreshes the brain without dropping into deep sleep. If you have more time, sleep a full 90-minute cycle instead.

How long does it normally take to fall asleep?

Healthy sleep onset latency is 10–20 minutes (14 minutes on average). Falling asleep in under 5 minutes suggests accumulated chronic sleep deprivation.

An adult's sleep architecture consists of 4–6 recurring cycles of 90–100 minutes. Waking during deep slow-wave sleep (N3) causes pronounced sleep inertia ("sleep drunkenness") lasting up to 30–60 minutes, with impaired cognitive function.
